Is Running or Walking Better for Weight Loss?

When people begin exercising to lose weight, two activities usually come up first: walking and running.

Both are accessible forms of movement that require little equipment and can fit easily into daily life. They also burn calories, improve cardiovascular fitness, and support long-term health.

The question often becomes which one is more effective for weight loss. The answer is not always as simple as choosing the activity that burns the most calories in the shortest amount of time.

Calorie Burn and Intensity

Running typically burns more calories per minute than walking because it requires greater effort. The body must move faster, absorb more impact, and recruit more muscle power with each stride.

As a rough guide:

  • Walking may burn around 60 to 100 calories per mile

  • Running may burn around 80 to 130 calories per mile

The difference becomes more noticeable when time is limited. A shorter run can burn the same number of calories as a much longer walk.

However, calorie burn alone does not determine which activity is better for weight loss.

Distance Often Matters More Than Speed

One useful detail that surprises many people is that calorie burn per distance is often relatively similar between walking and running.

Covering five kilometres on foot may burn a similar number of calories whether that distance is walked or run. Running simply completes the distance faster.

For someone who enjoys longer walks, the difference between the two activities can become much smaller than expected.

Sustainability and Consistency

Weight loss tends to depend more on consistency over time than on short bursts of higher intensity.

Some people find running enjoyable and easy to maintain several times per week. Others prefer walking because it feels less physically demanding and easier to integrate into everyday routines.

Walking can be:

  • easier on joints

  • less fatiguing for beginners

  • simpler to repeat daily

Because of this, walking may allow people to accumulate more total activity across the week.

Over months rather than days, that consistency can make a meaningful difference.

Injury Risk and Recovery

Running places greater impact on the body than walking.

For experienced runners this is usually manageable, but beginners may need time to adapt to the increased load placed on muscles, tendons and joints.

Walking generally involves:

  • lower impact forces

  • reduced injury risk

  • shorter recovery time

This can make it easier for some people to stay active while building basic fitness.

Gradual progression is often the key. Many runners begin with walking or combine both activities as their endurance develops.

Combining Walking and Running

Rather than choosing one activity exclusively, many people combine both.

Examples include:

  • alternating walking and running within the same session

  • running on some days and walking on others

  • using walking for recovery between harder runs

Approaches such as run-walk intervals, sometimes called Jeffing, can allow beginners to build endurance while keeping overall effort manageable.

This method often makes running feel more achievable while still maintaining regular movement.

Weight Loss Is Influenced by More Than Exercise

Although exercise increases energy expenditure, weight loss rarely depends on activity alone.

Other factors also play an important role, including:

  • eating patterns

  • sleep quality

  • stress levels

  • consistency of routine

Running may burn more calories per minute, but walking may encourage longer or more frequent activity. Either approach can support weight loss when combined with sustainable habits.

Choosing the Right Approach

The best activity is often the one that feels realistic enough to repeat regularly.

For some people that will be running. For others it will be walking. Many people find that their routine evolves naturally over time as fitness improves.

Someone who begins with daily walks may gradually introduce short running intervals. Others who run regularly may use walking as recovery or as a lower intensity option on certain days.

The key factor is not the specific activity but the ability to maintain it over weeks and months.

A Practical Perspective

Both running and walking can support weight loss when they form part of a consistent lifestyle.

Running provides efficiency and higher intensity, which can be helpful for people with limited time. Walking offers flexibility and lower impact, which may make it easier to maintain regularly.

In practice, the difference between them often matters less than the habit of moving consistently.

Over time, the routine itself becomes the most important factor.
